Unfortunately you cannot spot increase muscle.

You will need to devise a good training routine, get a good diet sorted and train hard, leave enough time for recuperation .

What is your current plan at the moment?

im trying to reduce fat and then get toned, i dont wanna get relly muscular but just have a good hard shape, whats the best stuff to eat when building muscle? do protine shakes work?

Have a search on here as there are loads and loads of threads relating to diet and supplements.

Basics are keeping your protein high, lowering carbs if wanting to lose BF, and getting your essential fats in too!

Have a read through all the posts on here relating to diet and you will learn a lot!

Squat -

I like that idea and believe there is a lot of truth in it

IMO big biceps come from very heavy deadlifts, BB rows and Chins/Pulldowns

Do the above and you'll have big biceps

you get the odd exception, a friend who boxes, has never done a squat or deadlift in his life, and works his biceps every other day and his arms look pretty good i have to say.
