I'd do 5 sets of squats, start with 60kgs and add 20kg per set until you can't perform 5 reps ar$e to the floor squats properly. Stick at this weight and try increase next week.

The Stiff leg deadlift is the king of hamstring exercises, work these the same as the squats.

Finish with 5 sets for calves.

It will hurt the next day and even worse the day after but what the hell - you're a man, not a mouse.
